Best High-Protein Fast Food Under 500 Calories
Most “high-protein fast food” lists stop at naming a grilled chicken sandwich. This one is built from numbers. We pulled every composed meal in our 100-chain database — 1,575 real orders with macros summed from each brand’s published nutrition — and filtered for the two things that actually matter when you’re eating out on a cut: at least 30g of protein and no more than 500 calories.
250 meals cleared that bar. That’s the first useful finding: high-protein, sub-500 fast food is not rare. You do not have to eat sad. Below are the 15 strongest picks, capped at one per chain so the list is a shopping guide and not a Buffalo Wild Wings menu. Every one is a full order you can actually place.

Why the top of the list looks the way it does
The winner isn’t chicken. Long John Silver’s 3pc Baked Cod puts up 78g of protein for 360 calories, with 0g carbs and 3g fat. That is 21.7g of protein per 100 calories — the most protein-dense entry in the entire filtered set. Baked white fish is the cleanest protein-to-calorie trade on any menu here. It out-scored every steak and every tender box.
Right behind it, the Outback Center-Cut Sirloin (11 oz) delivers 70g of protein at 390 calories ordered as the plain cut. The catch is the same catch it always is at a steakhouse: those macros are the steak alone. Add a loaded baked potato or a Bloomin’ side and the number stops being a 390-calorie meal. Order it with steamed vegetables and you keep the win. Browse the rest of the Outback menu and you’ll see the sirloin is the standout — most of the plates climb fast once sides enter.
Grilled tenders are the sweet spot
Four of the top six are grilled chicken tenders in some form, and that’s not a coincidence. Grilled tenders are lean protein with almost no breading calories, and chains portion them in counts you can scale.
Popeyes’ 8-Piece Blackened Tenders is the standout value at 69g protein, 450 calories, and just 5g of fat — blackened, not fried, which is what keeps the fat count remarkably low for a fried-chicken chain. Slim Chickens’ 6 Grilled Tenders is even leaner per calorie at 66g / 336 cal / 6g fat, and the Buffalo Wild Wings grilled tender combo matches it at 66g while folding in a side salad and iced tea for a genuine sit-down meal at 350 calories.
The lesson: at a fried-chicken chain, the word “grilled” or “blackened” on the tender is the whole game. The breaded versions of these same boxes carry far more fat and calories for the same protein.
Seafood is quietly the best category
Look at the protein-per-100-calorie column and the leanest entries cluster around fish. The Long John Silver’s cod (21.7g), Captain D’s Double Grilled Fish (17.3g, and only 300 calories total), and Ruby Tuesday’s Grilled Salmon all beat most chicken and beef on density. If a seafood chain is in reach and the fish is grilled or baked rather than battered, it’s usually the highest-protein, lowest-calorie order on the board.
The honest tradeoffs
- These are macros as ordered. Every steakhouse and platter number above is the protein you’re paying for, plus its listed base. Add a dipping sauce, a side of fries, or dressing and the calorie count moves — often a lot. The 500-calorie ceiling holds for the meal as specified, not the meal plus extras.
- Grilled beats breaded, every time. Where a chain offers a grilled and a fried version of the same item, the grilled one is what got it onto this list. Swapping breaded for grilled is the single highest-leverage change you can make.
- Diet drink included. Several combos here (BWW, El Pollo Loco, Captain D’s pairings elsewhere) hit their calorie number partly because the beverage is a zero-calorie diet soda or unsweetened tea. Order the regular soda and you can add 150–300 calories to any of them.
